Why Does My Lower Back Hurt When I Work Out — And What Can I Do About It?

Quick Answer: In most cases, lower back pain during exercise isn't a back problem — it's a load problem. Your lower back is doing work it shouldn't have to do, usually because something upstream or downstream in the chain isn't pulling its weight. Finding that something is the actual fix.


Why this matters for active adults.

If you've ever tweaked your lower back mid-workout — or just noticed that it always seems to be the thing that's tired, tight, or sore after training — you're not alone. Lower back pain is one of the most common complaints we hear from active adults, and it's also one of the most misunderstood.


The default response is usually to rest it, stretch it, or avoid whatever movement caused it. Sometimes that works well enough to get back in the gym. But if the pain keeps coming back — same spot, same pattern, same exercises that set it off — resting isn't solving the problem. It's just buying you some time until the next flare-up.


Here's the thing about the lower back: it's not supposed to be the primary mover in most of the exercises that tend to aggravate it. Deadlifts, squats, hinges, carries — these are hip-dominant movements. The back is meant to be a stabilizer, not the engine. When it's doing both jobs, that's when it starts complaining.

What's usually actually going on.

There are a few patterns that show up repeatedly when lower back pain is exercise-related. Most of them share a common thread: the back is compensating for something that isn't doing its job.


The hips aren't loading properly. This is the most common culprit. The hips are the body's primary hinge — they're built to absorb and generate force through movements like squatting, deadlifting, and bending. When hip mobility is restricted or the glutes aren't activating correctly, the lower back steps in to compensate. It takes on range of motion the hip should be providing and load the hips should be absorbing. Over time, that's a recipe for chronic irritation.


Low back pain with training

Research consistently shows that people with recurring lower back pain tend to demonstrate reduced hip mobility and measurable weakness in the glutes — particularly the gluteus medius, which stabilizes the pelvis during single-leg movements and walking. The back pain is real. But its source is often several inches away from where it hurts.


The core isn't stabilizing under load. The core's primary job during exercise isn't to crunch — it's to create a stable foundation so force can transfer efficiently through the body. When core stability breaks down under load, the lumbar spine is left to manage forces it isn't designed to handle on its own. You'll often notice this as back fatigue that shows up partway through a set, or a feeling of significant fatigue/soreness after a set is finished.


Movement patterns have broken down. Technique errors — even small ones — compound over time. Excessive rounding through the lower back on a deadlift (a little rounding can be normal and safe - we could write a whole blog post on this), collapsing at the bottom of a squat, over-arching during a press, or more — these put repeated stress on tissues that aren't positioned to handle it. The pain doesn't always show up immediately. Sometimes it builds gradually until one session tips the balance.


Load has outpaced capacity. Sometimes the movement is fine and the pattern is solid, but the progression happened faster than the tissue was ready for. Returning to training after a break, ramping up volume too quickly, or adding intensity without building the foundation first — all of these create a gap between what the body is being asked to do and what it's currently capable of handling.

Back pain is certainly a common thing that we treat people for - and pretty much every single time, we see the things that were discussed above. When we perform isolated strength testing of the hips, this almost always uncovers weakness in one or more planes of motion.


Then we take that a step further and look at specific movement patterns and how the body coordinates those muscles - and this usually reveals where the isolated weakness leaks power and stability. Once we start addressing the muscle coordination and building up strength, low back pain and soreness typically decreases because it isn't having to work as hard.


One thing that surprises a lot of people: they come in complaining of significant tightness — usually in the outer hip or hip flexors — and when we actually test the tissue, the range of motion is fine. The tightness they're feeling isn't a flexibility problem. It's the body's response to a lack of strength and coordination in those areas. Stretching it isn't the answer. Building it is.


Low back pain can be very complex and take some time to really dig deep and find the root cause, but the main takeaway is that we have to address these other areas and deficits if we want to create meaningful, lasting changes.


What this means for how you train.

Understanding the "why" behind lower back pain during exercise changes the approach. Instead of asking "how do I protect my back," the better question is "what isn't doing its job that's making my back pick up the slack?"

A few things worth paying attention to:

  • Where you actually feel your exercises. Deadlifts and squats should be felt primarily in the hips, glutes, and legs. If your lower back is doing most of the work, the load is going to the wrong place — regardless of how much weight is on the bar.

  • Whether one side feels different than the other. Asymmetries in hip mobility or glute activation often show up as pain on one side of the lower back. It's not random — it's the side that's compensating more.

  • How your back responds to volume over time. A little stiffness after a hard session is normal. Pain that builds progressively throughout a training block, or that takes longer to resolve after each workout, is a signal worth taking seriously.

  • Whether the pain is position-dependent. Lower back pain that's worse in flexion (bending forward) behaves differently than pain that's worst in extension (arching back), and both are different from pain that's irritated by rotation. Those distinctions matter for figuring out what's actually driving it.


When to stop waiting it out.

Some mild lower back muscle soreness after a hard training session is normal and resolves within a day or two. What's not normal — and worth getting looked at — is pain that keeps showing up in the same pattern, takes progressively longer to resolve, or starts affecting how you move outside the gym.


A few specific signs worth flagging sooner rather than later:

  • Pain that radiates down the leg, especially below the knee

  • Sharp or stabbing pain during a specific movement

  • Pain that's consistently worse on one side

  • Back symptoms that don't meaningfully improve within a week

Lower back pain that keeps coming back during training isn't managed by being more careful. It's solved by finding what's not working in the system and building it back up. For most active adults, that means addressing hip mobility, restoring proper glute activation, improving how load is distributed across the whole chain, and rebuilding movement patterns that put the right muscles in the right roles.


That process looks different for everyone — because the specific weak link is different for everyone. But the principle is consistent: treat the source, not just the site.
